How Large a Calorie Deficit for Weight Loss?

A calorie deficit of 300–500 kcal per day below your TDEE is the scientifically recommended pace for sustainable weight loss without losing muscle. It gives about 0.3–0.5 kg of weight loss per week — fast enough to see results, slow enough for the body to adapt healthily.

Why does pace matter?

Weight loss is not only about losing weight on the scale — it's about preserving muscle mass and losing fat. If you lose weight too quickly, the proportion of muscle mass you lose increases, which impairs your metabolism long-term and makes it harder to maintain weight afterwards.

Rule of thumb: Don't lose more than 0.5–1% of body weight per week.

Three levels of calorie deficit

Mild: 200–300 kcal/day
Pace: approx. 0.2–0.3 kg/week
Suitable for beginners, close to competition or if you have little fat to lose. Very low risk of muscle mass loss.
Moderate: 300–500 kcal/day
Pace: approx. 0.3–0.5 kg/week
The scientific standard. Balance between pace and muscle mass preservation. Works for most people.
Aggressive: 500–1000 kcal/day
Pace: approx. 0.5–1 kg/week
Acceptable at high body fat percentage. Requires high protein intake (2.0–2.2 g/kg) and strength training to protect muscle mass.

The role of protein during a calorie deficit

The most important thing you can do to preserve muscle mass during a diet is adequate protein intake. Research supports 1.6–2.2 g protein per kg body weight per day.

Protein also has high satiety effect and high TEF (approx. 25–30% of protein calories are used to digest the protein) — making it extra valuable during a calorie deficit.

Adaptive thermogenesis — why does weight plateau?

With prolonged calorie deficit, the body lowers its metabolism as a defense against starvation. You instinctively move less (NEAT decreases) and BMR drops slightly. This is normal and not a sign that something is wrong.

Solution: Take a "diet break" for 1–2 weeks at maintenance intake (your TDEE) every 8–12 weeks. This restores hormonal balance, reduces adaptive thermogenesis and makes the next diet phase more effective.
