Bulk Calculator

Calculate exactly how many calories you need to build muscle efficiently — without storing unnecessary fat. A lean bulk of +150–250 kcal/day gives maximum muscle growth with minimal fat gain.

Lean bulk vs dirty bulk — what's the difference?

Lean bulk means a controlled surplus of +150–350 kcal/day. You build muscle with minimal fat gain and maintain your definition throughout the phase. It takes longer but requires a shorter (or no) subsequent cut.

Dirty bulk means eating without limits — rapid weight gain but a large proportion is fat that then requires a long, tough cut phase. The net result is often worse than a well-planned lean bulk.

**Exception:** Hardgainers and beginners may struggle to eat enough on a lean bulk. In such cases, a more aggressive surplus (+400–600 kcal/day) is acceptable — muscle growth is faster relative to fat gain for them.

How fast can you build muscle?

Muscle protein synthesis is biologically limited. Research shows that natural lifters can expect:

  • Beginner (0–1 yea: * 1–1.5 kg of muscle mass per month with optimal diet and training
  • Intermediate (1–3 year: * 0.5–1 kg per month
  • Advanced (3+ year: * 0.25–0.5 kg per month

This means you cannot build more muscle by eating more — you only store more fat. Hence the importance of a controlled surplus.

How long should you bulk?

A typical bulk phase lasts 3–6 months. Stop and enter a cut phase when body fat has risen to 18–20% (men) or 28–30% (women), or when you have reached your desired body weight. Alternatively: plan bulk/cut cycles of 3 months each.

Frequently Asked Questions

How many calories should you eat when bulking?
You should eat more than your TDEE (maintenance needs). How much depends on your goal: lean bulk = +150–250 kcal/day, standard bulk = +300–500 kcal/day, aggressive bulk = +500+ kcal/day. The most common mistake is eating too much and storing unnecessary fat, or too little and not building muscle.
What is the difference between lean bulk and dirty bulk?
A lean bulk is a controlled calorie surplus (+150–350 kcal/day) that maximizes muscle growth with minimal fat gain. A dirty bulk means eating without control — rapid weight gain but a large proportion is fat that then requires a longer and tougher cut. Lean bulk is always the better choice unless you're a hardgainer case.
How fast should you gain weight during a bulk?
Beginners: 0.5–1% of body weight per month. Advanced: 0.25–0.5% per month. If you're gaining faster you're likely storing more fat than muscle. Muscle protein synthesis is limited — the body can only build a certain amount of muscle per unit of time regardless of how much you eat.
How much protein is needed during a bulk?
1.6–2.2 g of protein per kg of body weight per day is the scientifically supported range for muscle building. During a bulk you're not in a calorie deficit, but protein is still the most important macronutrient — it's the building block for muscles. Prioritize protein and distribute remaining calories between carbs and fat by preference.
How long should you bulk?
A typical bulk phase lasts 3–6 months. When you've reached your desired body weight or body fat has risen to 18–20% (men) / 28–30% (women), it's time to enter a cut phase to reduce fat and reveal the muscles you've built.
